Magnesium supplements: which form, how much, and when they help

The form you pick decides how much you absorb. What magnesium genuinely helps, who tends to run low, and how to take it without tipping into diarrhea.

    Two magnesium pills with the same number on the label can behave very differently. Glycinate and citrate are well absorbed; magnesium oxide is only about 4% absorbed and mostly acts as a laxative. Pick the form for the job before you worry about the dose.

Walk down the supplement aisle and the magnesium bottles all shout a milligram number, but that number is the least useful thing on the label. The form does the deciding: magnesium glycinate and magnesium citrate are well absorbed, while cheap magnesium oxide barely gets in and mostly moves your bowels. Magnesium reliably helps constipation and corrects a confirmed shortfall; for sleep and muscle cramps the trials are small and split. Here is how to pick a form, how much is enough, and where the safety line sits.

What magnesium does

Magnesium is a cofactor, a helper mineral your enzymes need, in more than 300 reactions: making energy, contracting and relaxing muscle, firing nerves, steadying blood sugar and blood pressure, and building bone. 1 A real shortfall can cause muscle twitches, fatigue, and abnormal heart rhythms, which is why correcting a confirmed deficiency matters.

The reasons people buy magnesium sort into solid and shaky. Solid: it relieves constipation, because citrate and oxide pull water into the bowel, and it corrects a measured deficiency. Shaky: sleep and muscle cramps. A 2021 meta-analysis of three small trials in older adults found magnesium trimmed the time to fall asleep by about 17 minutes on average, but the reviewers rated the evidence low quality, so treat it as promising rather than proven. 4

On cramps, whether magnesium prevents them (what researchers call prophylaxis), a 2020 Cochrane review put it bluntly. 3

None of that makes magnesium useless. It means the honest pitch is narrow: dependable for the gut and for a proven low, worth a try but unproven for sleep, and not your best lever for cramps.

Who runs low on magnesium

Most people who eat a varied diet get enough magnesium from food (greens, nuts, seeds, beans, whole grains), which is why supplementing on a hunch often does little. A handful of situations genuinely drain it: 1

  • Gut conditions that impair absorption, such as Crohn's disease and celiac disease
  • Chronic heavy alcohol use
  • Type 2 diabetes, which raises magnesium losses in the urine
  • Long-term use of loop or thiazide diuretics (water pills), and long-term proton pump inhibitors (PPIs, strong stomach-acid reducers)
  • Older age, as absorption falls and the kidneys hold on to less

A blood test may not confirm it, though. 1

That is why a single in-range serum magnesium does not clear you, and why clinicians weigh your symptoms and risk factors alongside the number. Which magnesium is best?

For raising a low level or for daily use, pick a well-absorbed form. Glycinate and citrate are the two most people reach for. Oxide is the budget option that mostly works as a laxative.

Glycinate versus citrate comes down to your gut. Both absorb well. Citrate has a gentle laxative pull, useful if you also tend toward constipation and a nuisance if you do not. Glycinate is the calmer choice for daily topping-up and the one usually marketed for sleep, though the sleep evidence is thin. If one loosens your stools, the other, or a smaller split dose, often solves it.

How much, and can you take too much?

The amounts below are general orientation from public reference intakes, not a personal dose. 1 Aim to cover most of your magnesium from food, and treat pills as a top-up. Pregnant or breastfeeding people should confirm any magnesium supplement, and the amount, with their prenatal provider first.

Beyond spacing those medicines, timing is loose. Magnesium does not need an empty stomach, and taking it with food cuts the chance of loose stools. If you are trying it for sleep, evening is the common choice, but there is no strong evidence a night dose beats a morning one. 1

Are magnesium supplements worth it?

Reach for magnesium when you have a reason: constipation, a diet light on greens, nuts, and whole grains, or a measured or likely deficiency from one of the risk factors above. Skip it as a blanket wellness pill, because the payoff for a well-fed person with normal levels is small.
